Monday: Oly + acc + MAP

C1. Lateral box step ups right; 20" @30x1; 8 reps; rest as needed
C2. Sorensen Hold; 30s - weighted if needed for difficulty; rest as needed

A. 185 for all Squat Snatch with 1 miss leaning forward but most were perfect quality 
B. 325 on the panda pulls
C1,C2,C3: step ups felt good and I did weighted sorensen with 20lb DB
Metcon: 
I decided to go 11/10 first thrusters and 8,7,5 last two sets of thrusters while another teammate at my gym goes UB on thrusters slow and he beat me by 6 seconds. 7:50 was my time so I obviously could have gone UB and recovered on the bike. Played this workout all wrong. 
Tuesday: Long aerobic work/volume

Metcon: All 5's on DL's, only broke up the 15 T2B's, time was 7:20 but felt good. I didn't get too crazy with it. I really just wanted to have a smooth run. 
A1,A2,A3: Sets of 12 alternating on the Sq Snatch and they were sold. Did 3 or 4 rope climbs each time that were easy. HSPU's were good as well. 12" is a long ways down. 
Friday:
A. Squat Snatch EMOM: Start at 95lbs and build by 10lbs each minute till a tough single
B. OHS; 3 reps @21x1 of 'A' tough single max weight; rest 3 minutes x 3 sets

C1. RNT Lunges right leg @20x1; 8 reps; rest 30s
C2. Hollow body rocks; 30s; rest 30s
C3. RNT Lunges left leg @20x1; 8 reps; rest 90s x 3 sets

20 Minute EMOM:
1st: 5 Power Clean 225lbs

A. 225 went up easy and missed 235 but was so close on both.
B. 225 first set was really tough. I had a new client come into other gym and had to do work so I was cold when it was done and didn't want to risk another set. I know I couldn't have hit a third round. I think I could have gotten the second though.
EMOM: 
Felt great! UB HSPU's and UB HS Walks. Walks were tougher than expected after the HSPU's. I may do fast 10ft sections instead of UB for speed in the GG workout. Thoughts?
Saturday

METCON: 7:27 UB MU's but the 4th round UB MU's hurt my Sand bag cleans. We made 150lb bags weighed. It was awesome to use the actual weight but I need to break MU's just to keep my cleans to 2 every 10-12 seconds. I need a sub 6 in this workout. I think I get it if I break at least two of the MU's. I was pacing as well instead of pushing. First round was 1:18.
RECOVERY: My back was a little lit. I did two rounds and did mobility after. DID NOT SWIM TODAY. I had to coach all the morning classes. 7:30,8:30, and 9:30. Then worked out at 11.

WED was good, had a slight tightness in my left hamstring after sleds and a bruised left foot so I will monitor that.

EMOM went well the C&J was harder than the snatch of course (All Singles)
Ghost: Every time I do this workout I don't set a strategy to focus on DU's. I forget to do that. Did 15-17 every time on burpees fatiguing my DU's. SCORE was 612 but averaged right around 100 on 2,3,4,5,6. On 1 I came out hot with 121 and that should have been more like 110 I guess. Who knows
Saturday:
A. 1.25 Squats; 3 reps; rest 3:30 x 4 sets- build
B1. Single leg Feet in ring hamstring curl; 8-10 reps left leg; rest 30s
B2.  L hang + toes to bar; 10s + amrap; rest 30s

I went swimming this morning and did 400 in sub 10.
Did a metcon with Catlin: 
800m Run, 50 DL's at 185, 40 Slam balls 30lbs, 30 WB's 25lbs, 20 C2B's, 10 Rope Climbs in 16 minutes. Sooooo, felt slow but was a good WOD. Was babying my feet on the run, and ankles. They were at least 2 minute runs. I did 6,4,6,4 and a bunch of 5's on DL's. 
A. 265 1 and 1/4 squats, and hamstring stuff was good. Did not do the thruster workout.

I have no idea what a 30 min pace is so I did 1:58-2:00 on all 5 sets and my stroke rate was around 18-21 the entire time. Also, all my sets were around 7:13-7:40. My rope broke this past week so I was tripping up. Need to get that sorted out for Granite Games.

Had a rough time today and it impacted my training a bit. Our newest member to the comp team who isn't going to Granite but everyone loves had a family loss. Her father passed away unexpected from cancer and it through me off a bit. Still got work done but really wasn't in the game.
A. 19:40 couldn't really focus or get a rhythm. My AB was all over the place and I didn't have a plan for workout.
B. Did better on gymnastics stuff but still wasn't in it. Did all 4 rounds 10 UB Kipping with quality each time, 3 MU's no issues each time and step ups.

Went swimming first thing. Was doing sets of 140m at a time in the lake. Did around 5 sets of that.

B. 245 was going well with good pulls
Here things got a little rocky. I had to coach Saturday but we had an odd number for 10k row teams of 3. I had to go with 1 of the other coaches who was working out. My plan was to do the 3 sets of 12 min after class but decided to just go with my coach. We did 6k in sets of 300m's all my cal/hour were 1200 or higher the whole time. Then, immediately after we both did 5 minute rows for pace and my two sets of 5 minutes were both 2:02. 
Sunday: Rest
Went swimming again and worked on technique, etc. Put in around 500m's.
